How the Carb Calculator works

Carbohydrate is the only macronutrient with no strict dietary requirement, the body can make the glucose it needs from other sources. That does not make it optional in practice: it is the fuel high-intensity training runs on, and cutting it low has real performance costs.

How much carbohydrate a person actually needs

There is no established minimum dietary requirement for carbohydrate in the sense that there is for protein and fat, because the body can produce glucose from other substrates through gluconeogenesis.

That does not make carbohydrate unnecessary. The brain uses around 120 grams of glucose a day, and while ketones can substitute for much of that after adaptation, meeting it from the diet is simpler and is what most people do.

Dietary guidelines commonly recommend 45% to 65% of energy from carbohydrate, which is a broad range reflecting that a wide variety of intakes are compatible with health rather than that any particular figure is optimal.

Intake for training

Carbohydrate requirements scale with training volume and intensity, because glycogen fuels anaerobic work and high-intensity aerobic work.

Sports nutrition guidance commonly recommends 3 to 5 grams per kilogram for light training, 5 to 7 for moderate, 6 to 10 for endurance training of one to three hours daily, and 8 to 12 for extreme endurance loads.

Below those levels, high-intensity training quality degrades noticeably. Someone training hard on a low-carbohydrate diet is likely to find their capacity for repeated high-intensity efforts reduced, which is well documented and distinct from the effects on endurance work at lower intensity.

Fibre, which is counted differently

Fibre is a carbohydrate that is not digested and absorbed, which is why net carbohydrate, total minus fibre, appears on labels in some jurisdictions.

In the UK and EU, the carbohydrate figure on a label already excludes fibre, which is listed separately. In the US it is included, which is why net carbs are calculated there and not here. That difference confuses people comparing labels across markets.

Sugar alcohols complicate it further. They are partially absorbed and provide some energy, so subtracting them entirely overstates the reduction. The practical effect is small at normal intakes and larger for anyone consuming a lot of products sweetened with them, which also carries a well-known digestive consequence.

Low carbohydrate diets

Approaches that restrict carbohydrate substantially, generally below 130 grams a day and often below 50, produce weight loss comparable to other approaches when protein and energy are matched.

The early weight loss is larger and largely glycogen and water, which is why the scale moves quickly in the first week and then slows.

For people with type 2 diabetes there is reasonable evidence for improved glycaemic control on lower carbohydrate intakes, and anyone on glucose-lowering medication making such a change needs medical supervision, because medication doses frequently need adjusting and hypoglycaemia is a real risk.

Quality within the total

The source matters for health outcomes even where the total is the same. Whole grains, legumes, fruit and vegetables carry fibre, micronutrients and a slower glycaemic response.

Refined carbohydrate and added sugar carry energy with little else, and the WHO recommends limiting free sugars to under 10% of energy with a further conditional recommendation of under 5%.

Which means a carbohydrate target is only half the guidance. Hitting 250 grams from oats, potatoes, fruit and pulses and hitting the same figure from white bread and confectionery produce different outcomes for satiety, blood glucose and nutrient intake, and the macro calculation cannot see the difference.

On a mixed diet, 45-55% of calories is typical, so 200-300 g for someone eating 2,000-2,400. Endurance athletes may need 5-10 g/kg of body weight. Low-carb usually means under 130 g, and ketogenic diets under about 50 g.

What counts as low carb?

There is no formal definition, which is why the term is so slippery. Commonly: moderate 130-225 g, low 50-130 g, and ketogenic under 50 g, the level at which most people begin producing ketones in meaningful amounts.

Should I count total or net carbs?

Net carbs subtract fibre and sugar alcohols, because they are poorly absorbed. It is a reasonable adjustment for blood glucose management, but the subtraction is often applied generously on food labels. Total carbs is the more conservative figure.

Do I need carbs to build muscle?

Not strictly, but they help. Carbohydrate spares protein from being used for energy and fuels the training volume that drives growth. Muscle can be built on low carb; it is generally harder work at the same intensity.
