Seeing a date rather than a number changes how a goal feels. This works backwards from your target and your weekly rate to a calendar date, and flags when the rate you have chosen is faster than is sustainable.

Projecting a date honestly

The simple projection divides the weight to lose by a weekly rate and gives a date. It is arithmetic and it will be optimistic, for the same reason the 3,500 calorie rule is optimistic.

Weight loss decelerates as body mass falls, so a rate achieved in the first month will not hold in the sixth without changing the plan.

A more honest projection either recalculates the rate as weight falls, producing a curve rather than a line, or presents the linear estimate with an explicit note that the real date will be later.

What a realistic rate looks like

Between 0.5% and 1% of body weight per week is the usual recommended range, and the practical figure falls in absolute terms as weight falls.

For someone at 100 kilograms that is 500 grams to a kilogram a week. At 75 kilograms it is 375 to 750 grams. The same relative effort produces less absolute change.

Rates faster than this are achievable, particularly early on when a substantial part is water, and they are harder to sustain and cost more lean mass. A projection built on an early rapid rate will produce a date that is not reachable.

The early drop

The first week of any energy restriction typically produces a larger loss than the weeks after, frequently two to three kilograms, and most of it is not fat.

Reduced carbohydrate intake depletes glycogen, and each gram of glycogen holds roughly three grams of water. Reduced food volume also reduces gut contents.

It reverses when eating returns to normal, which is why weight rebounds after a diet ends even when no fat has been regained. Excluding the first week from any rate calculation gives a much more useful figure for projecting forward.

Whether the target is the right one

A goal weight chosen from a BMI table, a previous weight or a number that sounds right may not be appropriate.

BMI does not account for muscle mass, so an athletic person aiming for the middle of the healthy BMI range may be aiming below their healthy weight. A previous weight from twenty years ago may not be realistic or necessary.

The health benefits of weight loss accrue substantially before any particular target: 5% to 10% of starting weight produces meaningful improvements in blood pressure, glucose control and lipids. That is a considerably more achievable objective than a specific number, and it is what most of the outcome evidence is actually based on.

Planning past the date

The date is the least interesting part of the plan, because the difficult phase begins after it. Long-term maintenance of weight loss has a poor success rate, and the reasons are well studied.

Expenditure at the new weight is lower than for someone who was always that weight, through adaptive thermogenesis. Appetite regulation shifts in the direction of increased hunger, and the effect persists.

Which means the plan needs a maintenance phase designed in advance rather than an implicit assumption that normal eating resumes. Continued monitoring, continued resistance training and a defined intake at the new maintenance level are what distinguish the people who keep it off, and none of those appear on a projection to a target date.

What is a realistic rate of weight loss?

0.5-1% of body weight per week. For a 90 kg person that is roughly 0.45-0.9 kg weekly; for a 60 kg person, 0.3-0.6 kg. Rates above 1% are increasingly likely to cost lean mass, and the closer you already are to lean, the more that matters.

Why is my actual progress slower than the projection?

Because the projection assumes a constant deficit, and a lighter body burns fewer calories. Unless you adjust intake or activity as you go, the same diet produces a smaller deficit every month. Real curves flatten; straight-line projections do not.

Should I aim to lose weight quickly or slowly?

Slower is usually better for keeping it off. Faster loss costs more lean mass, is harder to adhere to, and is more strongly associated with regain. The exception is when there is a medical reason for rapid loss, which belongs under clinical supervision.

Does the scale go down steadily?

No, and expecting it to causes a lot of unnecessary discouragement. Water shifts from salt, carbohydrate, stress and menstrual cycles routinely swamp a week of fat loss. Weigh daily under the same conditions and read the weekly average, not any single day.
