The 10,000-step target came from a 1965 pedometer marketing campaign, not research. Mortality benefit appears to level off nearer 7,500-8,000.

Step counts are the most widely tracked health metric there is, and the least standardised, the calories a step costs depend on your weight, your stride and how fast you are moving. This converts steps into distance and energy using all three.

How a step count becomes an energy figure

The estimate needs stride length, body weight and a walking efficiency assumption. Steps times stride length gives distance; distance times weight times a factor gives energy.

A common approximation is around 0.04 calories per kilogram per step at ordinary walking speed, which for a 75 kilogram person is roughly 3 calories per 100 steps, or 300 calories for 10,000.

That figure is gross rather than net, so it includes the resting metabolism that would have occurred anyway. The additional energy from walking 10,000 steps is closer to 200 to 250 calories for that person.

Stride length, which dominates the estimate

Stride length varies with height, leg length and walking speed, typically 0.6 to 0.8 metres for adults.

A device using a default stride length rather than a measured one can be out by 15% or more, and the error carries straight into the distance and the energy figure.

Measuring it takes a minute: walk a known distance, count the steps, divide. Doing this once and entering the result improves every subsequent estimate, and most people never do it.

Where 10,000 came from

The target originated as a marketing figure for a Japanese pedometer sold in the 1960s, named manpo-kei, meaning ten thousand steps meter. It was not derived from research.

Subsequent research has been kinder to it than that origin suggests. Large cohort studies find mortality risk falls steeply with increasing steps up to around 7,000 to 8,000 a day, with the curve flattening after that.

For older adults the benefit appears to plateau lower, around 6,000 to 8,000. Which means 10,000 is a reasonable target, more than is strictly necessary for most of the benefit, and considerably better than the 3,000 to 4,000 that many sedentary adults actually achieve.

Intensity as well as count

Step count says nothing about pace, and pace matters. Brisk walking produces greater cardiovascular benefit than the same number of slow steps.

Some research suggests cadence is a useful proxy for intensity, with around 100 steps per minute corresponding approximately to moderate intensity in adults.

Which suggests a more useful target than a raw count: a proportion of daily steps taken at a brisk cadence. Several devices report this, and it captures something the total does not.

Why the step count does not produce weight loss

The energy involved is modest. Ten thousand steps beyond a normal day adds perhaps 250 calories net, which is a small biscuit.

Appetite compensation offsets part of it, and activity compensation offsets more: people who walk more sometimes move less otherwise, unconsciously.

Which is not an argument against walking. The cardiovascular, metabolic, musculoskeletal and mental health benefits are substantial and well evidenced, and they do not depend on weight change. Framing walking as a weight loss tool sets it up to disappoint at the thing it does least well.

Where a step count is genuinely valuable is as a measure of the thing it can actually count, which is how sedentary a day was. Non-exercise activity varies by hundreds of calories a day between people of similar size and it is largely invisible to the person doing it, so a number attached to it changes behaviour in a way that intentions do not. Someone who discovers they average 3,200 steps on working days has learned something specific and actionable, and the fact that the calorie estimate attached to it is imprecise does not diminish that at all.
