A negative split — second half faster than the first — is how nearly every distance record has been set, and it is the opposite of what most amateur runners do. Starting slightly conservatively costs seconds early and saves minutes late, because the physiological cost of going out too fast is paid back with interest in the final third.

The negative split and the evidence for it

A negative split means running the second half faster than the first. It is the pacing pattern behind nearly every distance world record, and it is rare among amateur runners.

The mechanism is that going out too fast accelerates glycogen depletion and lactate accumulation, and both are paid back at a worse exchange rate later. Starting conservatively defers that cost rather than avoiding it, and defers it past the finish.

One to three percent slower over the first half is a common target for a marathon. More than that wastes time that cannot be recovered; less usually means the start was faster than planned.

Even effort, not even pace

On a hilly course, even splits require going too hard uphill. The extra time lost afterwards exceeds anything gained on the climb, which is why effort rather than pace is the right thing to hold constant.

The same applies to wind, heat and altitude. A plan built on flat, still, cool conditions has to be adjusted on the day, and adjusting it early is far cheaper than discovering it was wrong at 30 km.

A pace band — a printed strip of cumulative split times — removes arithmetic under fatigue, which is precisely when arithmetic goes wrong. Pacers do the same job with the added constraint of a group and a pace that may not suit the course.

The wall, and what actually causes it

Glycogen stores hold roughly two hours of hard running. Depleting them around 30 km produces the sharp pace drop known as the wall, and it is a fuel problem rather than a willpower one.

Two things push it later: conservative early pacing, which burns glycogen more slowly, and fuelling during the race — commonly 30 to 60 grams of carbohydrate an hour, more for trained athletes who have practised it.

Practised is the key word. Race-day fuelling that has never been tried in training frequently causes gastrointestinal distress at exactly the wrong moment, which is a self-inflicted problem entirely avoidable in a long run.
